The seconds part. So for 5:30, put 30 here.
Not sure what your threshold pace is?
Run hard for 30 minutes on your own, like a race you are pacing properly rather than a sprint. Your average pace for the last 20 minutes is your threshold pace. That is the number this wants.
No time for that? Your recent 10K race pace is a reasonable stand-in. It will not be exact, but it will get you close enough to train off while you find a morning for the test.
